    Hello sibil

    My delts are flat as a pancake i want them big like coconuts. I know cannonball delt are not easy without gear but i wanna get as close as possible to it. My main problems are my side delts. Rear delts are ok.

    My current routine is

    Side laterals (thumbs down) or upright rows with a wide grip x 3 sets 20,15,12
    Side laterals (from the sides straight up) x 3 sets 15,12,10
    Seated bb pess 3x 12,10,8.
    Side laterals from the front to the sides wi some swing 3x 10,8,6.
    Front raises (palms down) 4x 15,12,10,8
    Db presses 3x12,10,8

    **i do rear delts with back and traps with legs.


    how do you see it? any advice?

    btw, i train everything once a week.

    i do a back day, a delt+tris day, a legs day and a chest+bicep day.

    sibil, what would you recommend for a beginner like me. try getting shredded first in my weight and cut as much body fat as possible and then bulk up or trying to bulk up first and then cutting weight for definition?? it is not for a contest or nothing i dont compete yet just trying to get my body ready for it. Im 5'7'' 164lbs thanks

    hey sibil,
    what is your take on maintaining bodyfat levels at no more than 8-10 percent, throughout your offseason.
    How do you increase calories in the offseason?
    what do you think about guys who are basically endomorphs,
    (i am a light heavywt division bodybuilder and tend to gain too much fat offseason)
    what is your take on progressively adding meals/depending upon whenever
    you meet a Plateau(size/Strength) going from
    6 meals a day to 12 meals a day with a fixed macronutrient ratio say
    55grams protien/20 grams fats(good)/35 grams of Carbohydrates
    then staying at the highest point on it until you
    keeping gaininglean muscle mass and then finally when i plateau(size/strength wise)
    (cannot grow anymore/no matter what......in that very season)
    week 1-4 4 meals a day
    week 5-6 5 meals a day
    week 6-7 5 meals a day
    week 8-12 6 meals a day
    week 13-16 8 meals a day
    week 13-17 10 meals a day
    week 18-24 12 meals a day
    week 25-32 12 meals a day, basically concentrating upon adding "1 Quality pound of body weight"/week.


    Rather than staying on a fixed
    4000 calories/every day with
    500 grams of protien/300 grams of carbs/120 grams of fats divided in 6 meals
    (this is what i have been doing previously)
    it was always high protien/moderate carbohydrate/moderate fats
    with a different macro-nutrient ratio 80 grams of protien/50 grams of carbohydrates/30 grams of fats.
    i want to give this "increase meals/when plateau" a try and would really appreaciate your input.

    You mean like 10 second positive on bicep curl, immediately lowered, 4 second break and repeat? Would you say certain exercises like Preacher curls would make the bicep appear "Longer".

    i just need a bit help here .. my legs needs overall size specially the hamstrings .. can you just give me some tips helps me improve my legs?

    and rep ranges ..

    watch your feet
    trying to get the feet in different positions

    Hi Sibil,

    Here tons of admiration for the work you have done on Roelly Winklaar. I have a question since I am new on competing and several of my friends and make mistakes on prep and also on Body fat calculation. Sibil, based on your experience and the amount of Athletes you´ve trained (Roelley for example) What is the average or standard BODYFAT percentage for a Bodybuilder during an OFF SEASON phase????, this question is no matter if the athlete would be or not natural... I have read that 10 percent is like the limit is it true??? and if not, for you what is optimal, tell us about Roelly last B.F percentage during the New York pro off season weeks for example.
